60-second warmup you can do anywhere

- Move A: dead bug, slow tempo (3 seconds out, 1 second pause, 3 seconds back).
- Move B: forearm plank, moderate tension, breathe steadily.
- Form cue: ribs stacked over pelvis, breathe behind the brace.
- Make it easier: shorter dead bug range and knees-down plank.
- Make it harder: longer pauses on dead bug and slightly longer plank holds.
Oblique Lock
Timer: 8 or 10 minutes • quiet, spine-friendly
- Format: 30 seconds work, 30 seconds rest, 8 to 10 sets.
- Move A: side plank hold (switch sides each set).
- Move B: plank shoulder taps, slow and controlled (feet wide, hips steady).
- Form cue: hips stay level like a tray you do not spill.
- Make it easier: side plank with bottom knee down, elevated plank taps on bed edge.
- Make it harder: longer side plank holds or narrower stance on the taps.
Quiet Burner
Timer: 8 or 10 minutes • movement, but hotel-friendly
- Format: 40 seconds work, 20 seconds reset, 4 to 5 rounds.
- Move A: slow mountain climbers (no bouncing, steady breathing).
- Move B: bear hover (knees 1 to 2 inches off floor, flat back).
- Form cue: move quietly. If your hips sway, slow down.
- Make it easier: elevate hands on the bed, shorten ranges.
- Make it harder: add 1 second pauses and reduce rest to 15 seconds.
Lower Core Control
Timer: 8 or 10 minutes • minimal neck stress
- Format: 30 seconds reps, 30 seconds rest, 8 to 10 sets.
- Move A: reverse crunch, slow lower (3 seconds down, 1 second pause).
- Move B: hollow hold, bent-knee version (short holds, perfect position).
- Form cue: exhale as you curl. Stop before low back arches or you swing.
- Make it easier: smaller reverse crunch range, hands under hips for support.
- Make it harder: longer pauses or slightly straighter legs on the lower.
Standing Core
Timer: 8 or 10 minutes • no floor, no mat

Long-Lever Challenge
Timer: 8 or 10 minutes • harder without equipment
- Format: 30 seconds work, 30 seconds rest, 8 to 10 sets.
- Move A: plank body saw with socks on tile, small range.
- Move B: plank walkouts, short steps, 2 second hold in plank.
- Form cue: range stays small enough that ribs do not flare and low back does not dip.
- Make it easier: reduce range or do from knees.
- Make it harder: add a pause at the far point and slow the return.
Travel Finisher
Timer: 6 to 8 minutes • add it after any workout
- Format: 3 rounds of 40 seconds work, 20 seconds reset (6 minutes). Add one more round if you want 8 minutes.
- Round moves: dead bug, side plank, reverse crunch.
- Form cue: every rep clean, breathe, stop before you lose position.
